10 + 10 DB Unbalanced press
10 + 10 Banded row
10 Strict knee raises

In the DB unbalanced press hold the dumbbell from one end so it's upright. You can also use a kb with the bottom side up, or a plate or even a wallball.

RUN! Because zombies will eat the untrained one's first!

Running intervals
7 x 400/200 every 3 min

You should have atleast one minute rest between sets.
