3 reps @ ~70%
2 reps @ ~75-80%
1 rep @ ~80-85%

One wave every 2 minutes for a total of 18 minutes for the whole workout.

2 x 2 @ ~75-80%
2 x 1 @ ~80-85%

One set every two minutes.
